Full lower-body training that pairs serious squats and hinges with precise glute work, single-leg control and simple habits that fit real life.
Equipment: Barbell or dumbbells, bench, band; optional sliders
Train with intent
Set your feet, find the range you can own, then make every rep count. Build strength first; use controlled accessory work to give the glutes and legs the volume they need.
Week 1: Find your positions. Choose loads you can control and record a starting point.
Squat, thrust & brace
Squat with steady feet, then drive through the hips. Feel the legs and glutes do the work instead of chasing heavier weight.
This is one example of how a training day is laid out. The full plan builds across six weeks with two more sessions each week.
Ankle rocks, hip rotations and deep squat hold
Move comfortably; prepare for the session.
Goblet or barbell squat
Keep both feet grounded and knees following your toes; use a comfortable depth. Rest 2–3 minutes.
Hip thrust
Keep your ribs over your hips; pause at the top without over-arching. Rest 2 minutes.
Reverse lunge
Control the lowering phase and keep your hips level.
Standing calf raise
Band anti-rotation press
Stand tall and resist rotation rather than twisting.
Easy walk or breathing reset
Bring your breathing back down.
Find your footing
Food: Add a protein food to two meals on most days. Eggs, yoghurt, tofu, beans, fish and meat all count.
Movement: On two non-training days, practise five slow bodyweight squats: feet grounded, knees following your toes, hips level.
